Cadence Change – KAPOW!!!!

For me, the big takeaway from the New Balance running form clinic I attended earlier this week was that my cadence needed to be increased. Nothing else was too bad…slight heel strike on the right foot, but the instructor said an increased cadence would probably take care of that.

So yesterday I set out for an interval workout with a metronome beeping at 180 bpm. My pace was definitely faster for that course than what I usually put out there, even with walk breaks, but my heart rate was a lot higher too. And I felt like I was having a really hard time keeping up that cadence unless I was in the middle of an interval.

During my 1.5 mile cooldown I lowered the metronome to 170 bpm, and that was pretty comfortable to maintain. Also, my heart rate stayed in the low 140s. I need to gather more data, but I’m thinking 170 may be right for me. I was running at about 150 before, so 170 is definitely an improvement. What I’m looking for is the cadence that lets me stay in zone 2 and still get a good clip in.

I’m wondering if the 180 recommendation is just the one-size-fits-all starting point. Does weight and power output have any effect on this? I’ve noticed on the bike that 80-85 rpm in a higher gear means lower HR and higher velocity for me than 90 rpm in a lower gear.

Some Good Race Day Practice

I was about 12 miles into my bike ride last night and sat up to eat a little bit and drink some water. I’d just turned off from a 1.5 mile stretch with a little tailwind. While I was drinking, a guy rides by me in his aero bars. He didn’t blow by me either, definitely catchable. But I didn’t chase.

I won’t lie. When he went straight at the point I usually make a left turn, I was very tempted to follow. But when he looked back to check and see if I followed, it made the decision to turn and ride my own ride much easier. I was committed to controlling heart rate and not worrying about speed, and that’s what I did.

Good to remember on race day when someone tries to goad me into a race at mile 30. Hopefully I’ll see them again on the run. If not, it’s a good thing I didn’t race them on the bike.

Ever notice how cyclists (pure cyclists) will sometimes acknowledge you if you’re on a bike, even if it’s a tri/timetrial bike, but will never acknowledge you if you’re running?

Runners always give a nod or slight wave to one another at a minimum. Unless you’re in California.

My Final Word On Lance Armstrong

Do I care that he used PEDs and/or blood doped to win the TDF?

Not a bit.

Do I care that he bullied other riders and threatened their careers if they didn’t go along with his program?

Absolutely.

Fan boys, you can say all you want about all the great things the guy has done for cancer research, but it just doesn’t factor in here. Yes, he has used his brand to do a lot of good. I’ll admit that.

But that’s not what he set out to do. That’s not why he doped and bullied. He doped and bullied to be the best cyclist in the world, win the TDF, and get rich doing it.

Green. Get the money. Dolla dolla bill, yo.

Show me a video of him opening up a postmarked letter he mailed to himself back in the early 90s that outlines his plans to start using PEDs and blood doping to build up notoriety so that he could one day stamp out cancer. Show me proof that his true goal from the beginning was to do all of these great things. Show me he started a doping program and threatened other people’s livelihoods with regret, realizing from the beginning that he was doing horrible things, but that the ends would justify the means.

This isn’t just sour grapes over getting my ass whooped by him either.

Swim

28 miles, 15 hours, 36 minutes

This is pretty pathetic. I have to crack down on my swimming. I fall in a bad habit of giving up everything I’ve gained when a race is finished. Starting a swim clinic on Tuesday…hopefully that will kick me in the aise.

Bike

1704 miles, 89 hours, 7 minutes

Slacked off on my cycling during marathon training this year. Another mistake. Should have hammered it even harder. Setting a goal of 3,000 miles for 2013.

Run

697 miles, 110 hours, 5 minutes

Not too bad, but I could have done a lot more in the beginning of the year, and I gave up about 100 miles in the three weeks leading up to marathon. Mulling a goal of 2,013 kilometers in 2013. That would be 1,250 miles…very doable.

Cocoa Beach Rule To Protect Cyclists and Joggers?

On one hand, I‘m in favor of this.

On the other hand, I really like running stop signs and hopping onto the sidewalks when I’m on my bike. Both are illegal.

Lots of time I’ll run in the road instead of the sidewalk because I want the asphalt surface instead of concrete or want to avoid sprinklers. And I often run in the middle of the street to avoid running on the slanted  crown on the side of the road.

What if all the things I do wrong are enforced too?

How about we just start by dinging people who throw cigarette butts out of their windows for littering?

Marathon Training 18 Weeks Out

I decided on a fall marathon to try to fix what ailed me in the Florida 70.3 run. Luckily there’s a great local race, The Space Coast Marathon, over the Thanksgiving holiday.

Using the FIRST training plan, I hope to keep up with my swimming and cycling as best I can on the cross training days, and once the race is over I’ll get back to cycling heavily and put the run into a mostly-coast mode to get ready for the Naples HITS 70.3 in January. We have local open water swims every Wednesday, and the course is set up nicely to get a 1.2 miles swim in safely. The real trick is going to be getting some distance in on the bike, so I may have to work overtime a little to make that happen.

Here’s this week’s schedule

Monday

Cycle: Probably a Spinervals Aero Base Builder workout

Tuesday

Key Run #1: 10 minute warm-up, 6 x (1 minute fast then 3 min. easy), 10 minute cool-down

Wednesday

Open water swim

Thursday

Key Run #2: 2 miles easy, 2 miles @ 8:15-8:30 pace, 2 miles easy

Friday

Rest

Saturday

Key Run #3: 8 miles @ 9:30 pace

Sunday

Cycle: High intensity spin or another Spinervals video

What if a team didn’t let their GC contender dope, but doped their #2 rider and let him pull the top rider through the tour? Then when the #2 rider ended up getting disqualified, you still keep the GC crown.

Why not juice up an ox to pull the cart over all those mountains, sacrificing the ox and eating him at the finish line?

Not saying any team is employing that strategy this year…just saying.

One Run = One Spin?

I’m opting out of running for the rest of the week to let my calf heal up, but I’m trying to make up for it on the bike. Last night I went to a spin class at our gym for the first time.  I thought I could push hard for an hour there and basically substitute the affects of an hour long run.

I averaged HR 141 for the duration, with more time that I’d usually like near my LT, but that’s still a higher average HR than I’d usually keep on an hour bike ride and about what I’d register for an easy one hour run.

The spin bikes at the gym have power meters too, which is probably not a good thing for me three weeks out from a race. I always want to get a high score when I see something like that being measured. I was able to maintain 300W for a few intervals, but I’d really like to ride paying more attention to it. And I’d LOVE to have a power meter on my bike.

I forgot to check at the end of the ride and see what my average power was for the ride, but I’m guessing somewhere ~250. Does that seem reasonable? I’ve read good amateur cyclists should be able to do 3W/kg for an hour, and I’m 92 kg right now.

I’ll definitely be going back to these classes often when the race is finished and I can start collecting that kind of data. I still think I’ve got a lot of time to pick up on the bike in the future.

Ironman 70.3 Haines City Course Preview


I ended up riding long on Friday night because I had a schedule conflict on Sunday (Disney Princesses eat breakfast on a very tight schedule), but I went over on Saturday and checked out some of the course by car and on foot. Here’s what I’ve got…

Swim

The lake level is down…we’re in a drought here. I guess that’s the reason for the recent swim course change. I read on the site that it’s clear water, but it didn’t look especially clear to me. I didn’t get in, but I’d guess visibility of a few feet at the most. I’ve done a bunch of lake swim races in TN, so it’s about what I’d expect for a shallow lake swim. The beach for entry/exit looks pretty nice.

I didn’t see a single alligator if you’re someone who’s concerned about that. 🙂

Bike

My original plan was to go ride the course alone, but I’m glad I didn’t do that. I’d definitely recommend going with a group if you’re planning on getting a ride in before the race. It’s not the condition of the roads that is a problem, but the sections I saw were relatively narrow and in rural areas, so I’m not sure how safe I’d feel riding them alone. Admittedly, I’m a lot more cautious about when and where I’ll ride my bike than most people are.

The worst road conditions are on Masterpiece stretch, but I read that they are patching it before the race and repaving for next year. As long as the holes are patched and it’s clean, shouldn’t be a problem. Still, flat changing skills are never a bad thing to have.

There’s a really quick downhill and uphill right out of transition, which is something to be prepared for if you transition barefoot with with your shoes already in the pedals since that will probably be a higher traffic area. I’m a little torn between rushing to get my feet strapped in while in traffic to get up the hill quickly or waiting until I’m on a straight flat section with less traffic and dealing with it then. Right now, I’m thinking better safe than sorry, so I’ll probably just mash up the hill and wait until N. 30th street to deal with my feet where the course looks like it may open up a little.

The turn from Ledwidth onto 14th street at the beginning of the course is a little rough too…again, only really matters because it’s a higher traffic area and right in a turn. I’m not really expecting to get up to speed until after this section.

One concern I’ve had is winds. Here on the coast they are relentless, but the air in Haines City was pretty calm, at least on this day–small sample set.

Run

I didn’t check out the whole run course either, but the section that is in the park is a really nice, wide path. It’s concrete, not asphalt. Not a lot of shade, and it was pretty hot already at ~11:00 am, as expected. If you are expecting a “Florida flat” course, this isn’t it. But, again, by East TN standards it is far from hilly.

Transition

It looks like the Library parking lot is the transition area, and it’s set up with wide and easy to find entry and exits naturally. It is a terraced lot, and I’m not sure if they’ll only use the top, bottom, or both. If you’re on the bottom terrace I’d think it’s a little disadvantage because there’s slightly more hill to deal with and a longer course to cover.

Misc

For folks with kids, this is a great location. There’s a very nice park with a couple of playgrounds, splash pad, etc. They’ve marketed it that way, but it lives up to advertising. My kids had a blast playing while I was checking things out. Parking may be a bit of an issue for your supporters unless they get there early. This was a very happening spot with the locals…parking lots were pretty full. Also, I’m not sure how they’ll handle access to the majority of the parking spots at the park itself since the course cuts off access to that. More than likely, athletes arriving for the race will take those spots pretty early. With three kids under 5, the Missus is going to have a helper come with her to transport them around because there may be some hiking involved for them.
